Tactical Chassis Alignment (AM)
Pec Doorway Pre-StretchShow exercise details45 Sec/Side
Plant a forearm in the doorframe and lean through it like you're about to fight the door. Wakes the chest up so it actually fires later instead of leaving your front delts to do all the heroics.

Bicep Tendon Wake-upShow exercise details30 Sec/Arm
Arm straight, palm up, gently pull the fingers back toward the floor. We are NOT snapping a cold bicep tendon on rep one and spending curl season in a sling, chief.
Swap: Light Band Curls
Scapular Push-upsShow exercise details2 Γ 12
Top of a push-up, arms locked, just pinch and spread the shoulder blades. Tiny movement, massive smugness. Primes the bench so the bar path is buttery.

The Glory Lifts (PM)
Flat DB Bench Press (Heavy)Show exercise details4 Γ 5
Your heavy lift of the day, so LOAD UP. Plant the feet, arch like you owe the bench money, and drive the dumbbells up like you're pushing the ceiling away from your gains. Pick a weight that has you fighting for rep 5 β we're in the 4β6 strength-and-density zone here, not doing a light little pump set. If rep 6 flies up easy, the dumbbells are too small and so is your future chest.
Swap: Barbell Bench Press
Incline DB PressShow exercise details4 Γ 8
Bench to ~30Β°, not 90Β° β you're building an upper shelf, not shoulder-pressing by accident. Now we're in the 8β12 hypertrophy zone, so dial the weight back a touch and chase the squeeze. Touch the dumbbells together at the top without clanking them (clanking is for amateurs and people who skip this app).

DB FlyesShow exercise details3 Γ 12
Soft elbows, hug the world's biggest invisible barrel, and feel the stretch at the bottom like your pecs are about to file a complaint. This is a stretch movement, bro, not a second press β leave the ego weight in the rack. Keep it in that 8β12 pump pocket where the pec actually fills with blood.
Swap: Cable Crossovers
Alternating DB CurlsShow exercise details4 Γ 8/Arm
Pin the elbows to your ribs and curl one arm at a time so you can stare lovingly at each rep. No swinging, no hip thrust, no summoning momentum from the ancestors. Heavy enough that rep 8 is a real conversation β hypertrophy zone, not a wrist-flick warm-up.
Swap: EZ-Bar Curls
Incline Bench DB CurlsShow exercise details3 Γ 10
Lie back on the incline, let the arms hang straight down, and curl from that dead stretch. This is where the bicep peak is legally required to grow. Live in the 8β12 sweet spot β it'll feel humbling, and that's the long head finally being asked to work for once.
Swap: Cable Curls
Hammer CurlsShow exercise details3 Γ 12
Thumbs to the ceiling the whole way, curl like you're hammering nails for a very swole carpenter. Builds the brachialis so your arms look thick from the side, which is the only angle the group chat cares about. Keep the reps under 12 β past that you're just doing forearm cardio.
